Protein, Cravings, and Muscle
Most weight-loss plans start with what to cut. Almost none start with the one nutrient your body can't store, which is one reason so many of them stall by mid-afternoon. Here's how much protein most adults need in plain numbers, what 30 grams looks like on a plate, why cravings follow a low-protein morning, and three changes worth trying first.
For most adults on a weight-loss plan, 100 to 140 grams a day, over three meals of 30 to 45 grams each. In the clinic the number is set from your resting metabolic rate, with about a third of daily calories from protein. The official minimum of 0.36 grams per pound is too low to protect muscle during weight loss.
At least 30 grams. Most breakfasts contain closer to 10, and after 10 to 12 hours without food the body is running short. Three eggs plus a cup of Greek yogurt, or a cup of cottage cheese with an egg, gets most people to 30. In controlled trials, a higher-protein breakfast reduced hunger through the day and evening snacking.

A low-protein breakfast is one of the most common causes of a 3pm craving.
No. Carbohydrate is stored as glycogen and fat as body fat, but there is no dedicated protein reserve. Protein that isn't used within hours is broken down and burned or converted. When intake runs low, the body borrows from muscle, which is why protein needs to be eaten at every meal rather than mostly at dinner.
Some, usually. Without enough protein and some resistance exercise, a meaningful share of the weight lost can be lean tissue, including muscle, rather than fat, and that share tends to be larger with fast weight loss or appetite-reducing medication. Eating 30 to 45 grams of protein per meal and strength training twice a week protects most of it.
Most weight-loss plans start with what to cut. Fewer calories, fewer carbs, less sugar, smaller portions. Protein tends to come up last, usually after the plan has stalled and someone asks why the afternoons are so hard.
When someone tells me their afternoon cravings are winning, breakfast is the first thing I ask about, and the breakfast I hear about most is coffee and something quick. National dietary surveys describe the same shape across the population: breakfast is the lowest-protein meal of the day and dinner the highest, by a wide margin. In between sits the afternoon craving.
The explanation starts with one fact. Your body can't save protein for later. It has no storage tank for it the way it does for carbohydrate and fat, so the protein you eat today is what your body works with today, and when it comes up short, appetite stays switched on until the shortfall is covered.

Eat more carbohydrate than you need and your body tucks the extra away in your muscles and liver as quick fuel. Eat more fat and it goes into storage too. Protein works differently. Whatever your body doesn't use in the hours after a meal gets broken down and burned or converted, and there is no reserve to draw from tomorrow.
That matters because protein has a long daily to-do list. It rebuilds muscle after every workout and every ordinary day of use. It's the raw material for antibodies, for the enzymes that digest your food, and for many of the hormones that control hunger and fullness. Skin, hair, and the lining of your gut all turn over on protein.
When the supply runs low, your body doesn't pause the list. It borrows. The main reserve it can borrow from is muscle, which is exactly the tissue you want to keep when you're losing weight, because muscle helps keep resting metabolism up and makes the weight easier to keep off.
The borrowing runs highest overnight. After 10 to 12 hours without food, your body is in a fasted state, breaking down slightly more muscle protein than it builds. A breakfast with real protein in it flips that balance back within an hour or two. A breakfast with almost none leaves it running until lunch, and sometimes until dinner.
Here's the shape those surveys describe, with illustrative numbers.
Coffee and something quick. Around 10 grams, after 10 to 12 hours without any.
A sandwich or a salad gets most people to 15 or 20 grams. Still short of a full serving.
The body is still short on the one thing it can't store, and it keeps asking. It feels like wanting something sweet or salty.
Most of the day's protein lands here, often 40 grams or more in one sitting, after the craving already won.
The official minimum, the RDA, is 0.8 grams of protein per kilogram of body weight per day, which works out to about 0.36 grams per pound. That number was set to prevent deficiency in healthy adults who aren't trying to change anything. It's a floor, and most people treat it as a target.
For adults working on weight, the number we set in the clinic is higher, and it starts from your own measurements instead of a chart. We start from your resting metabolic rate, the calories your body burns at rest, round it, and take about 200 off to get a daily calorie target. Protein is then set at roughly a third of those calories. For someone with a resting rate around 1,500 calories, that's a 1,300-calorie target and about 110 grams of protein a day. Across most adults it lands between 100 and 140 grams, and it gets adjusted at follow-ups as the numbers change.
If that sounds like a lot, translate it into meals. Three meals with 30 to 45 grams each gets you there, and a protein-forward snack covers the rest. Spreading it out matters as much as the total: research on protein distribution suggests muscle responds better to three solid servings than to one large one at dinner, and as we get older, muscle responds less to small servings, so each meal needs a full serving to get the rebuilding started. That is where the 30-gram floor comes from.
Here's what 30 grams looks like, food by food.
About 18 grams. Add a cup of Greek yogurt and breakfast is done.
About 20 to 24 grams. Plain, whole or nonfat, the protein is close to the same.
About 25 grams. One of the easiest 30s with a single egg on the side.
About 30 grams cooked. A piece about the size of your palm.
About 25 grams. Shelf-stable lunch that needs no planning.
About 20 to 25 grams. Whey or a plant blend, in coffee, milk, or water.
About 15 to 18 grams. Plant sources count. Portions run larger.
About 8 grams. Adds up in coffee and oatmeal, but it won't carry a meal.
Two notes on the list. Weights are for cooked meat and fish, which is what ends up on the plate. And when there's no scale around, a serving about the size of your palm is a fair estimate for 25 to 30 grams.
The 3pm craving has three causes stacked on top of each other, and protein sits underneath all three.
First, fullness. Calorie for calorie, protein is the most filling thing you can eat. It slows how fast your stomach empties and raises the hormones that tell your brain the meal is done. A 300-calorie breakfast built on protein keeps most people full until lunch. The same 300 calories as cereal or a pastry usually wears off within a couple of hours.
Second, blood sugar. Carbohydrate eaten on its own pushes blood sugar up fast and lets it fall fast, and the fall is what feels like a craving. Eating protein alongside the carbs slows the whole curve down, so the afternoon is steadier.
Third, and this is the part fewer people have heard, appetite tracks protein. There is an idea in nutrition research with growing support behind it, usually called protein leverage, that the body keeps appetite switched on until it gets the protein it needs. On a low-protein day, that shows up as eating more of everything else while looking for it. The craving feels like it's for sugar or salt. Underneath, the body is asking for the one thing it can't store.
Research on higher-protein breakfasts backs this up. Protein's effect on fullness is one of the most consistent findings in nutrition research, and in controlled trials, people who ate a breakfast with 30 to 35 grams of protein were less hungry through the day and snacked less in the evening than people who ate a low-protein breakfast or skipped it. How much difference it makes varies from person to person, but the direction is the same across the studies.
You don't need a new diet to fix this. These three changes are the ones we suggest first, because they fit into a normal day without one.
This one closes the longest gap in the day, so it's the place to start. Three eggs plus a cup of Greek yogurt gets you there. So does a cup of cottage cheese with a hard-boiled egg, or a scoop of protein powder in your coffee with two eggs on the side. If you're not hungry first thing, that's common, and it usually eases within a week of eating earlier. Start with the yogurt and build from there.
At lunch and dinner, decide the protein before anything else and put it on the plate first: a palm-sized piece of meat or fish, a cup of cottage cheese, a can of tuna, a cup of beans with some cheese. Then add the vegetables and the carbohydrate around it. Nothing gets banned. The plate is built in a different order, and the order is what most people had backwards.
When the 3pm craving shows up, treat it as information. Eat 15 to 20 grams of protein first, a cup of Greek yogurt, a cup of cottage cheese, or two hard-boiled eggs with a string cheese, and wait 20 minutes. Then decide about the cookie. Over a couple of weeks, this one change makes the difference between wanting something and needing something easier to notice.
Pick one, give it seven days, and pay attention to the afternoons.
For most people, the numbers above are enough. A few situations deserve a closer look.
If you're on an appetite-reducing weight-loss medication, protein matters even more. Appetite drops, meals shrink, and protein tends to shrink with them. Without enough protein and some strength work, a meaningful share of the weight that comes off with GLP-1 medications can be lean tissue, including muscle, rather than fat. That's why protein targets are part of every clinician-supervised weight-loss plan we build, and why progress gets measured in more than the scale.
If you have kidney disease, a history of kidney stones, or liver disease, the protein targets change and should be set with your clinician. In adults with healthy kidneys, the research so far hasn't found harm from protein in the ranges discussed here, but that one word, healthy, is doing real work in the sentence. It's one reason a comprehensive clinical evaluation, with labs when clinically indicated, comes before any big change.
Protein needs also rise with age and with hormonal change. After 60, muscle is lost faster and rebuilt more slowly. Women in perimenopause and menopause often notice the same thing years earlier, as falling estrogen changes how muscle is maintained, and low testosterone in men does something similar. In those situations protein is one lever and hormones are another, and our women's hormone therapy and testosterone programs start with the same evaluation.
And if you eat little or no meat, the targets are still reachable. Greek yogurt, cottage cheese, eggs, tofu, edamame, lentils, and beans all count. Portions run larger and it helps to combine sources across the day, and a protein powder can close the gap on busy days.
If you're working on weight, energy, or muscle and the afternoons are the hardest part of the day, look at breakfast before you look at anything more complicated. It's the simplest change on the list, and in the trials that have looked at it, the change in appetite showed up within a week.
